2 sets of (:05-:10/side bottom of pistol hold + 5 scap pull-ups + :30 plank on ground)

Every 3:00 for 15:00 (5 sets):
3-5 strict pull-ups (add weight if 5 is easy) or max chin-over-bar hold up to :30
10 alternating barbell front rack reverse lunges (bar starts on the ground), moderate & controlled

10:00 @ 80-90% – sustainable pace, perfect reps throughout:
5 pull-ups
10 hand-release push-ups
15 air squats

5:00-10:00 coach-led mobility work

A. 1 power clean + 2 front rack alternating reverse lunges + 1 front squat, 8 x 1 moderate; begin a set every :90
B. Seesaw DB bench press (non-working arm stays @ lockout), 3 x 8-10 (4-5/side); 2:00 rest
